A closer look at DHA, EPA, cognition and brain health
If there is one nutrient that deserves a place in almost every conversation about brain health, omega-3 fatty acids are certainly worth discussing.
Omega-3s are essential fats that our bodies need.
Two of the most important long-chain omega-3s are:
DHA โ docosahexaenoic acid
EPA โ eicosapentaenoic acid
DHA is particularly important because it is a structural component of cell membranes in the brain and nervous system.
That sounds promising.
And there is a huge amount of research into omega-3s.
But here’s where things get interesting:
Having an important biological role doesn’t automatically mean that taking an omega-3 supplement will improve your memory or prevent cognitive decline.
The clinical evidence is considerably more complicated.
What Are Omega-3 Fatty Acids?
Omega-3 fatty acids are a family of polyunsaturated fats.
The three commonly discussed types are:
ALA
Alpha-linolenic acid
Found mainly in plant foods such as flaxseed, chia seeds and walnuts.
EPA
Eicosapentaenoic acid
Found primarily in oily fish and seafood.
DHA
Docosahexaenoic acid
Also found in oily fish and seafood and particularly important in the brain and eyes.
ALA can be converted into EPA and DHA, but the conversion is limited.
That’s one reason oily fish and marine-derived omega-3s have received so much research attention.
Why Does the Brain Need DHA?
DHA is an important component of brain cell membranes.
Researchers believe that omega-3s may influence brain function through several mechanisms, including maintaining cell membrane structure and affecting signaling and inflammatory pathways.
This provides a plausible biological reason to investigate omega-3s.
But again:
Plausible biology isn’t the same as a proven cognitive benefit from supplementation.
That’s an important distinction.
Omega-3s From Food vs Supplements
This is another distinction I think supplement marketing often loses.
Research has consistently associated diets containing fish and other sources of omega-3s with various aspects of health.
But that doesn’t necessarily mean taking fish-oil capsules produces the same outcomes.
The NIH’s Office of Dietary Supplements notes that observational studies have sometimes associated higher omega-3 intake with lower risks of cognitive decline and dementia, while clinical supplementation trials have produced much less consistent results.
In other words:
Eating a healthy diet rich in omega-3 foods and taking an omega-3 supplement aren’t necessarily interchangeable interventions.
What Does the Cognitive Research Show?
This is where the evidence becomes particularly interesting.
A 2024 systematic review and dose-response meta-analysis examined 24 randomized controlled trials involving 9,660 adults aged 40 and older without dementia.
The researchers found a potential benefit for executive function, particularly during the first 12 months of supplementation.
The analysis suggested the effect was more apparent with daily omega-3 intake above 500 mg and up to around 420 mg EPA, although results varied according to baseline omega-3 status.
That’s a substantial amount of data.
But it still doesn’t mean omega-3 supplements are proven to improve cognition across the population.
Another Look at the Evidence
A 2025 dose-response meta-analysis examined 58 randomized controlled trials.
It reported potential improvements in several cognitive domains, including attention, perceptual speed, memory, visuospatial function and global cognitive abilities.
However, the certainty of evidence varied from low to moderate, and the authors concluded that better-designed, long-term randomized trials are still needed.
So we’re seeing something important:
Recent analyses aren’t necessarily saying “omega-3 does nothing.”
They’re suggesting that there may be modest effects in particular circumstances and cognitive domains.
But the evidence isn’t strong enough to make broad claims.
What About Older Adults?
This is one of the most studied populations.
A meta-analysis of 15 randomized controlled trials found that omega-3 supplementation did not significantly improve overall MMSE scores in older adults.
Interestingly, the researchers found that people with higher baseline omega-3 status appeared to respond differently.
This raises an important scientific question:
Could someone’s starting nutritional status influence whether supplementation helps?
It’s possible.
But we need more research to know exactly how important that factor is.
What About Mild Cognitive Impairment?
The evidence becomes somewhat more encouraging in some people with mild cognitive impairment.
A 2024 meta-analysis of randomized controlled trials involving older adults with mild cognitive impairment found that polyunsaturated fatty acids, including EPA and DHA, were associated with improvements in memory and attention.
However, the researchers rated the evidence as relatively limited and called for further trials.
Another systematic review of randomized trials in people with mild cognitive impairment or Alzheimer’s disease found mixed results.
Some studies reported cognitive benefits, particularly in earlier stages, while others found little or no effect.
Again:
Promising doesn’t mean proven.
What About Alzheimer’s Disease?
This is where I want to be particularly cautious.
You’ll find omega-3 products marketed with claims about Alzheimer’s prevention and brain protection.
The scientific evidence doesn’t justify making that leap.
A systematic review examining larger randomized trials found that only a minority demonstrated cognitive improvements, while most studies in cognitively normal people or those with mild cognitive impairment were either null or unable to detect small effects.
Trials in people with Alzheimer’s disease generally produced null cognitive outcomes.
The NIH’s Office of Dietary Supplements similarly concludes that clinical trials have not demonstrated a consistent cognitive benefit from omega-3 supplementation in older adults without cognitive impairment.
So:
Omega-3 supplements should not be presented as a proven treatment for Alzheimer’s disease or dementia.
Does Omega-3 Improve Memory?
The answer isn’t simply yes or no.
Some recent analyses suggest potential improvements in memory, particularly in certain populations.
But other trials have found no meaningful improvement.
A 2024 meta-analysis in people with mild cognitive impairment reported improvements in memory and attention, while other reviews have found inconsistent effects across populations.
So my conclusion is:
There is promising evidence for some cognitive domains, but omega-3 supplementation isn’t established as a general memory enhancer.
What About Attention?
Again, the evidence is mixed.
Some recent meta-analytic evidence suggests possible improvements in attention, particularly at certain doses.
But the certainty of evidence varies, and results aren’t consistent enough to claim that taking fish oil will reliably improve concentration.
This is why Suppliwell won’t use phrases like:
“Omega-3 makes you smarter.”
There’s simply no evidence to support that.
Does More Omega-3 Mean More Benefit?
Not necessarily.
This is another area where supplement marketing can become misleading.
A 2025 dose-response analysis found non-linear relationships between omega-3 dosage and several cognitive outcomes.
In other words, simply taking more isn’t necessarily better.
That’s important.
Supplements aren’t like turning a volume control upwards.
More isn’t automatically better.
What About Mood?
Omega-3s have also been studied in relation to depression and other mood-related outcomes.
The evidence varies depending on the population, formulation and EPA/DHA ratio.
This is a separate area of research from cognitive enhancement, so I wouldn’t use evidence for one outcome to claim benefits for another.
And omega-3 supplements shouldn’t be presented as replacements for appropriate treatment of depression or other mental-health conditions.
What About Safety?
Omega-3 supplements are generally considered reasonably safe at commonly used doses.
However, side effects can occur.
These can include:
- Fishy aftertaste
- Bad breath
- Heartburn
- Nausea
- Stomach discomfort
- Diarrhoea
Higher doses can also affect blood-clotting considerations.
The NIH notes that the FDA recommends no more than 5 grams per day of EPA plus DHA from dietary supplements.
People taking anticoagulant medication or those with conditions affecting blood clotting should discuss supplementation with a healthcare professional.
Fish Oil Isn’t the Only Option
Omega-3 supplements can come in several forms.
You may see:
- Fish oil
- Krill oil
- Algal oil
- Concentrated EPA/DHA products
Algal oil can provide DHA and, depending on the product, EPA as well, and can be a useful option for people who don’t consume fish.
Again, the actual EPA and DHA content is more informative than simply seeing:
“1,000 mg fish oil.”
A capsule containing 1,000 mg of fish oil does not necessarily contain 1,000 mg of EPA + DHA.
That’s something I’d encourage consumers to check carefully.

Large reviews have produced inconsistent findings.
๐ง Executive function: Promising
Recent meta-analysis evidence suggests potential benefits in some middle-aged and older adults, particularly during the first year of supplementation.
๐ง Memory: Promising but uncertain
Some studies report benefits, particularly in people with mild cognitive impairment, while others find no meaningful effect.
๐ฏ Attention: Emerging
Some dose-response evidence suggests possible improvement, but certainty remains limited.
๐ง Dementia prevention: Not established
Observational research is interesting, but randomized supplementation trials have not established that omega-3 supplements prevent dementia.

But higher doses and medication interactions need consideration.
My Suppliwell Takeaway
Omega-3 is probably one of the most interesting ingredients in our entire nootropics library.
Not because it is a magical cognitive enhancer.
It’s interesting because DHA is genuinely important to brain structure and function, and because researchers have conducted many human trials.
But the evidence for supplements is much less dramatic than the marketing often suggests.
My conclusion is:
Omega-3 fatty acids are important nutrients for overall health and brain structure, and supplementation may provide modest cognitive benefits in some populations, but they are not proven to enhance memory or prevent dementia in everyone.
I also think the distinction between getting omega-3 from a healthy diet and taking a concentrated supplement is important.
For me, the evidence supports putting omega-3-rich foods firmly within a healthy diet.
Whether everyone needs an omega-3 supplement is a different question.
Before You Try Omega-3 Supplements
I’d ask:
- How much EPA and DHA does the product actually contain?
- Am I already eating oily fish regularly?
- What am I hoping supplementation will achieve?
- Am I taking medication that affects blood clotting?
- Is the dose appropriate?
- Is there a reason I might need supplementation?
And, as always:
Don’t confuse an important nutrient with a guaranteed nootropic effect.

The Suppliwell Bottom Line
Omega-3 isn’t a miracle brain supplement.
But unlike many ingredients marketed as nootropics, omega-3 fatty acids have a well-established biological role in the body and brain.
The question isn’t really:
“Are omega-3s good for the brain?”
That’s too simplistic.
The more useful question is:
“Who benefits from additional omega-3, in what form, at what dose, and for which outcome?”
Science hasn’t answered all of those questions yet.
And that’s exactly why I think omega-3 deserves a place in the Suppliwell evidence library.
